HYROX Race-Day Nutrition and Hydration Strategy: My 5-Day Fueling Plan
HYROX race week is not the time to “eat clean” by underfueling, skipping carbohydrates, or testing a new supplement. My goal for HYROX DC 2026 is to arrive with full glycogen stores, a settled stomach, consistent hydration and a race-day plan I have already practiced in training.
HYROX asks the body to repeatedly run hard, push and pull heavy sleds, and perform high-output stations for 60 minutes or more. That makes carbohydrate availability, fluid intake and electrolytes part of performance—not an afterthought. For longer high-intensity exercise, sports nutrition guidance commonly recommends 30–60 grams of carbohydrate per hour, especially when the effort extends beyond about 60–70 minutes.
Five Days Out: Stay Consistent
Five days before HYROX, I am not starting an extreme carb load. Instead, I focus on being consistent with meals, hydration and recovery. The goal is to keep the energy intake high enough to support the final lighter training sessions and allow my body to recover from the full training block.
My meals include a balance of:
Carbohydrates: rice, potatoes, oats, fruit, bread, pasta and cereal
Protein: eggs, chicken, turkey, Greek yogurt, lean beef or fish
Fats: avocado, olive oil, nut butter and whole eggs
Produce: fruits and vegetables that I know digest well
Because training volume is decreasing, it can be tempting to cut food. I do not do that aggressively. Taper week is when the body needs enough energy to repair muscle tissue, replenish glycogen and lower accumulated fatigue.
I am also paying attention to hydration throughout the day rather than attempting to “catch up” the night before. I drink water consistently, include electrolytes when needed, and use urine color and thirst as practical feedback. Pale yellow urine is generally a better sign of hydration than perfectly clear urine, which can indicate overdrinking.
Three to Two Days Out: Increase Carbohydrates
As race day gets closer, carbohydrates become the priority. The body stores carbohydrate as glycogen in the muscles and liver, and HYROX athletes draw heavily on those stores during running, SkiErg, rowing, lunges, burpee broad jumps and wall balls.
For moderate-to-high-intensity endurance training lasting one to three hours per day, broader sports-nutrition guidance often places carbohydrate needs at around 6–10 grams per kilogram of body weight per day, though individual needs vary based on body size, race duration, training load and tolerance.
I do not need to force huge meals. Instead, I make carbohydrates more present at every meal and snack:
Oatmeal with banana and honey at breakfast
Rice, potatoes or pasta with a lean protein at lunch and dinner
Bagels, toast, cereal, pretzels or rice cakes as simple snacks
Fruit, applesauce or sports drinks for easy-to-digest carbohydrate
This is also when I reduce foods that are likely to cause stomach issues: very high-fiber meals, large amounts of cruciferous vegetables, unfamiliar sauces, greasy restaurant meals and excessive alcohol. Healthy foods are still healthy, but race week is about digestion and performance. I choose what works for my body.
The Day Before HYROX
The day before the race is about topping off fuel stores and staying relaxed. I keep food familiar, carbohydrate-forward and low in digestive stress. I will not rely on a massive dinner to do all the work; I spread carbohydrates across breakfast, lunch, dinner and snacks.
A typical day-before approach could include:
Breakfast: bagel with jam, eggs and fruit
Lunch: rice bowl with chicken, cooked vegetables and a simple sauce
Snack: banana, pretzels, cereal or a rice cake with honey
Dinner: pasta or rice with lean protein and a moderate serving of cooked vegetables
Evening: electrolyte drink and a small carbohydrate snack if needed
I keep protein steady but do not make every meal overly high in fat or fiber. I also avoid the temptation to drink gallons of water. Hydration works best when it begins early and remains steady. Pre-hydration should begin several hours before exercise to allow time for fluid absorption and normal urine output before competition.
Race-Morning Fuel
Race-morning nutrition is individualized, but the principle is simple: eat enough carbohydrate to feel fueled without creating digestive distress. Sports-nutrition guidance suggests consuming roughly 1–4 grams of carbohydrate per kilogram of body weight in the hours before competition, with the amount and timing adjusted for personal comfort.
For me, the best option is always familiar, low-fiber and easy to digest. Depending on my start time and appetite, that may look like white toast with honey, rice and eggs, a bagel with jam, or a banana with a small piece of dark chocolate. These are foods I know my body handles well.
Two to three hours before my start, I will eat my main pre-race meal. I will sip water and electrolytes rather than chugging fluids. About 20–30 minutes before the start, I may have a small, fast-digesting carbohydrate option—such as a few chews, half a banana, applesauce or a gel—if that is part of my tested routine.
During and After the Race
For athletes racing longer than about 75 minutes, a gel or chews taken around the midpoint can be useful. I would practice this in training first and use aid-station water only in small, intentional sips. The goal is to take in fuel without stopping, sloshing or upsetting the stomach.
After HYROX, I will rehydrate, include electrolytes, and eat a carbohydrate-and-protein meal as soon as practical. But the biggest performance advantage comes before the race: five days of consistent fueling, smart hydration and trusting the plan.
